How Much Protein Do You Need to Keep Muscle While Losing Weight?

The first time I tried to pin down how much protein I actually needed, I got four different answers in about ten minutes. My doctor gave me one number. The internet said "more." A calculator spat out something so high I laughed at it, standing in my kitchen, holding a chicken breast I had no appetite for.
So I'll give you the number first, because that's what you came for.
Then I want to put something next to the number. Because I hit mine, most days, and it still wasn't the whole story.
What to know
- Roughly 1.2 to 1.6 grams of protein per kilogram of body weight per day is well supported for holding onto muscle while losing weight. For a 70 kg (154 lb) woman, that's about 85 to 110 grams a day.
- Spread it across three or four meals instead of loading it into dinner. Your body uses it better that way.
- Appetite suppression on a GLP-1 makes that number much harder to hit, and easy to fall short of without noticing.
- Protein is the raw material. Using your muscle is what tells your body the muscle is worth keeping. You need both.
- Age shifts your margin. The deficit is what drives this. Which is why it applies at 31 and at 47.
The number
For most women losing weight, 1.2 to 1.6 grams per kilogram of body weight per day is the range the evidence supports, with the higher end if you're training hard. For a 70 kg woman, that's 85 to 110 grams a day.
Higher than you were told. Lower than the internet's most aggressive calculators. Somewhere in the middle, which is usually where the true thing lives.
How well this is supported surprised me when I went looking. In one controlled study, trained people in a steep deficit who ate about 1 gram per kilogram lost roughly 1.6 kg of lean mass in two weeks. A matched group eating about 2.3 grams per kilogram lost only 0.3 kg. Same deficit. Same fat loss. The only variable was protein.
So eat the protein. That part is genuinely settled, and I'm not here to argue with it.
Why the number is harder than it sounds on a GLP-1
Here's what nobody put in the calculator.
Protein is the most filling thing on your plate. On a GLP-1, you're already not hungry. So you're being asked to eat more of the single hardest food to get down, at exactly the moment your body stopped asking for any of it.
The medication is doing its job. That's the point of it. But the hunger cues that used to push you toward food are turned down, and protein gets quietly deprioritized along with everything else. Eating intuitively, when your intuition has been dialed to zero, usually means eating far less protein than you'd guess.
This is the one thing I'd suggest tracking, even loosely, even for three days. Not forever. Just long enough to see where you actually land, because almost nobody guesses correctly. I certainly didn't.
If you're losing weight without medication, the same gap shows up more slowly, through smaller portions and fewer meals. Different route, same arrival.
Is this happening because of my age?
Partly. Less than you'd think.
If you're in your forties, you've probably read that midlife makes muscle harder to hold onto. There's something real underneath that. As we age, muscle gets gradually less responsive to protein, so the same meal does a little less than it used to. Researchers call it anabolic resistance.
Two things about it, though.
Most of that research was done in adults well older than you, so I'd be careful about handing your forties too much credit for what's happening this year. And the blunting shows up in the response to protein. The response to using the muscle holds up. Muscle still answers training.
Which is why I want to be precise here, because the age framing has a way of letting the rest of us off the hook.
The deficit is what's driving this. When you eat less than you burn, your body has to find the missing energy somewhere, and it sorts through what you have. Fat is the obvious thing to release. Muscle is expensive to maintain, so if nothing is telling your body the muscle is being used, it goes on the list too. That sorting happens at 31. It happens at 47. Your age changes how much margin you have for error. It doesn't decide whether the sorting is happening.
Which matters, because the women I hear from in their late twenties and thirties are getting told they're young and they're fine. Then they come out of a year of weight loss softer than they went in, wondering what they missed. They weren't imagining it. Nobody had told them the deficit was the trigger.
What protein doesn't do on its own
Go back to that study for a second, because the interesting part is the part nobody quotes.
The group eating 2.3 grams per kilogram still lost lean mass. Less. A lot less. Not none.
They were resistance training. They were eating more than double the protein of the other group. And the number still wasn't zero.
That's the honest ceiling on protein, and I'd rather tell you than let you find out at the end. Protein gives your body the material to maintain muscle. It doesn't tell your body the muscle is worth maintaining. That message comes from using it. Lifting, carrying, pushing, anything that asks the muscle to work reads as a reason to keep it. Take the demand away and good protein intake is a warehouse full of bricks with nobody building.
And then there's the third piece, which is fuel. Your muscle runs on energy, and in a deficit that energy is in shorter supply, which is exactly when your training starts feeling harder than the weight on the bar deserves. That's the part creatine is for. It supports strength and muscle output during the window when output is least reliable.
Material. Signal. Fuel. The protein conversation covers one of the three, brilliantly, and then stops.
What I'd actually focus on
Hit the protein. 1.2 to 1.6 g/kg, spread across three or four meals. Track it loosely for a few days to see where you really are. Then stop tracking and just keep the habit.
Use the muscle. Two to four times a week. Lighter than you want is fine. Shorter than you planned is fine. The demand is what protects the tissue, not the personal record.
Support the fuel side, because that's the half the protein advice skips. Creatine, hydration, electrolytes.
Watch body composition, not just the scale. The scale going down feels like progress, and it can be. It just can't tell you what you're losing. Body composition can.
